How do I lose body fat while keeping muscle?

Trusted Member

To lose body fat while preserving muscle, focus on a moderate calorie deficit, high protein intake, and regular strength training.

  • Calorie deficit: Aim for roughly 300โ€“500 calories below maintenance.
  • Protein: Eat around 1.6โ€“2.2 g of protein per kg of body weight daily.
  • Strength training: Continue lifting weights and try to maintain your strength.
  • Fat-loss rate: Aim to lose about 0.5โ€“1% of body weight per week.
  • Sleep: Get 7โ€“9 hours of quality sleep each night.
  • Cardio: Use walking or moderate cardio to increase calorie expenditure without interfering with recovery.

The key is to lose fat slowly while giving your body enough protein and resistance-training stimulus to retain muscle.

The best approach is to eat slightly fewer calories than your body burns each day
A moderate calorie deficit helps your body use stored fat for energy without creating an aggressive environment that can increase muscle loss
A deficit of around 300 to 500 calories per day is a practical starting point for many people
Your results should be monitored and calories can be adjusted based on your progress

Protein is one of the most important nutrients when you are trying to lose fat and maintain muscle
A good general target is around 1 point 6 to 2 point 2 grams of protein per kilogram of body weight each day
Foods such as chicken eggs fish Greek yogurt cottage cheese tofu beans and lean meat can make it easier to reach your protein target
Try to spread your protein intake across several meals.

You may be exercising consistently but not moving much during the rest of the day Someone who works out for one hour but sits for most of the remaining day may burn fewer calories overall Adding walking taking the stairs standing more often and staying generally active can make a meaningful difference.

Strength training tells your body that your muscles are still needed
When you combine resistance training with a calorie deficit your body has a stronger reason to preserve muscle tissue
Continue exercises such as squats rows presses deadlifts and other movements that fit your training level
You do not need to train extremely hard every day.

Rapid weight loss can increase the risk of losing muscle along with body fat
A slower and controlled approach is usually better for maintaining your strength and muscle mass
A useful general target is losing around 0 point 5 to 1 percent of your body weight per week
People with lower body fat may benefit from an even slower rate.

Consistency matters more than constantly changing your workout program
During a cutting phase your goal should be to maintain as much strength and training performance as possible
You may notice some reduction in performance because you are eating fewer calories
That does not automatically mean you are losing muscle.

Sleep plays an important role in recovery and training performance
Poor sleep can make dieting harder because hunger and cravings may increase
It can also make your workouts feel more difficult
Try to get around seven to nine hours of quality sleep each night
A consistent sleep schedule can make your cutting phase easier.

Cardio can help increase calorie expenditure but you do not need to spend hours doing it
Walking is an excellent option because it is easy to recover from and can increase your daily activity
You can also use cycling jogging swimming or other activities that you enjoy
The goal is to support fat loss without making recovery from strength training difficult.

Carbohydrates can be useful during a cutting phase because they provide energy for training
Foods such as rice potatoes oats fruits and whole grains can fit into a fat loss diet
You can reduce your overall calorie intake without completely removing carbohydrates
The amount you need depends on your calorie target activity level and personal preference.

Your weight can change from day to day because of water food sodium carbohydrates and other factors
One individual weigh in does not tell you whether your fat loss plan is working
Try weighing yourself under similar conditions and look at your weekly average
A downward trend over several weeks is more useful than daily fluctuations.
